How fast can you safely lose weight?
The number most people want is faster than the number that works. Here is the arithmetic behind the usual advice, and what actually goes wrong when you ignore it.
The usual answer, and where it comes from
Most clinical guidance lands on 0.5 to 1 kg a week, or roughly 0.5–1% of body weight per week. For a 90 kg person that is up to about 0.9 kg a week; for a 55 kg person it is closer to 0.3–0.55 kg. The percentage version is the more useful one, because a fixed 1 kg a week is a far more aggressive deficit for a small person than a large one.
The arithmetic behind it: a kilogram of body fat stores roughly 7,700 kcal. Losing 0.5 kg a week therefore needs an average deficit near 550 kcal a day; 1 kg a week needs about 1,100. Run those numbers against your own daily calorie requirement and the constraint becomes obvious. If your maintenance is 2,000 kcal, a 1,100 kcal daily deficit leaves you eating 900 kcal a day — which is not a diet, it is a medically supervised intervention.

Based on approximately 7,700 kcal per kilogram of body fat. Real bodies do not obey this cleanly — water shifts dominate the first two weeks and metabolic adaptation blunts the later ones.
What breaks when you go faster
- You lose muscle, not just fat. In a steep deficit the body draws on lean tissue too. Since Indian body composition already tends toward lower muscle mass, this is a worse trade here than elsewhere. Protein intake and resistance training are what protect against it — see how much protein you need.
- Resting metabolism falls further than expected. Some drop is unavoidable when you get lighter; aggressive dieting adds an extra reduction on top, which is one reason regain is so common.
- Adherence collapses. The plan that fails is almost never the one that was too slow.
- Gallstones, fatigue, hair loss and menstrual disruption become meaningfully more likely at very low intakes, which is why very-low-calorie diets belong under medical supervision rather than in a blog post.
The first two weeks lie to you
Early weight loss is mostly glycogen and the water bound to it — often 1–3 kg in the first fortnight, especially on a lower-carbohydrate approach, which in an Indian diet usually means cutting rice and roti. It feels like spectacular progress and it is not fat. The corollary is that the same amount can reappear overnight after one heavy meal. Judge the trend over four weeks, weigh under the same conditions, and ignore any single reading.
A sane target
Work out your healthy weight range first — it is a range, typically 12–15 kg wide, not a single number. Getting to the top of that range is a completely legitimate destination. Then aim for the slowest rate you can be bothered to sustain, because the rate that gets you there is the one you are still following in month five.

How much weight can I lose in a month safely?
Roughly 2 to 4 kg for most adults, following the 0.5–1 kg per week guidance. Higher starting weights can lose faster in absolute terms without the same downsides, but the first fortnight of any diet is dominated by water rather than fat, so a big early drop is not evidence that a faster rate is sustainable.
Is losing 1 kg a week too fast?
It depends on your size. One kilogram a week requires an average deficit near 1,100 kcal a day. For someone whose maintenance is 2,800 kcal that is demanding but workable; for someone at 1,700 kcal it would mean eating too little to meet basic nutrient needs. Expressing the target as 0.5–1% of body weight per week scales it properly.
Why did I lose 2 kg in the first week and then nothing?
The first week is mostly glycogen and the water stored with it, which is roughly 3 g of water per gram of glycogen. Once that store stabilises, the scale starts reflecting fat loss, which is far slower. Nothing has gone wrong — the first number was simply not what you thought it was.
